Does Lifting Make You a Faster Runner?

The evidence is surprisingly clear: strength training improves running economy by 2–8% without touching your VO2max. Here's what type of lifting works, how often, and what the research still can't tell you.

Runners have a long history of avoiding the weight room. The worry is that lifting makes you bulky, tired, or slow — that it steals energy from the miles that actually matter.

The research says the opposite, and fairly consistently. Done right, strength training makes you a more efficient runner, and that efficiency shows up as free speed. Here is what the evidence supports, and where it goes quiet.

The headline: better running economy

Running economy is how much oxygen you burn to hold a given pace. Better economy means the same pace costs you less — you can run faster for the same effort, or the same pace for longer. It is one of the biggest levers in distance running, and strength training moves it.

Across the literature, strength training improved running economy in 14 of 20 studies that measured it, typically by 2–8% (Blagrove et al., 2017, Sports Medicine). A meta-analysis by Balsalobre-Fernández and colleagues (2016, Journal of Strength and Conditioning Research) found a large effect on running economy in highly trained runners (standardized mean difference = -1.42). These are not marginal, hard-to-detect changes — a 2–8% improvement in economy is meaningful for a runner at any level.

The part that surprises people: your VO2max doesn't change

Here is the mechanism, and it is the interesting bit. Strength training improves running economy and often race performance without improving VO2max at all (across studies by Støren, Paavolainen, Llanos-Lagos, and others).

Støren and colleagues (2008, Medicine & Science in Sports & Exercise) is the classic example: eight weeks of heavy strength training improved maximal strength by 33%, rate of force development by 26%, and running economy by 5% — with no change in VO2max. Paavolainen and colleagues (1999, Journal of Applied Physiology) showed the same thing improving 5 km time.

That "paradox" is actually the explanation. Lifting is not making your heart or lungs bigger. It is making the running movement more efficient — stiffer tendons, faster force production, less energy wasted per stride. You are not building a bigger engine; you are tuning the one you have.

What kind of lifting, and how much

This is where the research gets specific and practical:

  • Go heavy. Heavy resistance training (≥80% of your one-rep max) consistently beat lighter, more explosive work for economy. Eihara and colleagues (2022, Sports Medicine – Open) found heavy resistance produced larger economy gains than plyometrics alone, and that nearly-maximal loads (≥90% 1RM) were the most effective of all. Heavy does not mean high-rep burn — it means real load, low reps, full recovery between sets.
  • Add some jumping. The largest performance effects came from combined programs — heavy lifting plus explosive/plyometric work — rather than either alone (effect size -1.035 for combined vs. smaller effects for single methods; Llanos-Lagos et al., 2024, Sports Medicine). Heavy loads build force; plyometrics build the springiness that turns force into stride.
  • Twice or three times a week. Nearly all the successful programs used 2–3 sessions per week (Blagrove et al., 2017; Balsalobre-Fernández et al., 2016).
  • Give it 8–10 weeks, minimum. Longer interventions worked better. Eihara and colleagues (2022) found 10–14 week programs produced roughly double the effect of 6–8 week ones. This is a slow adaptation — a few weeks will not do it.

The honest limits

A few things the evidence genuinely does not settle, which we would rather name than paper over:

  • Injury prevention is unproven here. "Lifting keeps runners healthy" is one of the most common reasons given for strength work — and in this body of research, almost none of the studies actually tracked injuries. Fourteen of fifteen sources reported no injury data at all. It is a plausible benefit and a reasonable bet, but it has not been demonstrated in these studies. Do not treat it as settled.
  • Timing within your season matters. Barnes and colleagues (2013, Medicine & Science in Sports & Exercise) found that heavy lifting piled on during competition season could actually hurt men's performance, likely through accumulated fatigue — while it helped women. The successful long-term program (Beattie et al., 2017, Journal of Strength and Conditioning Research) periodized carefully: build maximal strength in the base phase, shift to lighter explosive work near races. When you lift matters, not just whether.
  • Race-time gains are less consistent than economy gains. Economy improves reliably; translating that into a faster 5K or 10K showed up in many studies but not all. The physiological improvement is more certain than the exact seconds it buys you on race day.

The takeaway

If you run and you do not lift, the evidence makes a strong case to start: heavy strength work plus a little jumping, 2–3 times a week, for at least a couple of months, built into your base phase rather than crammed in during race season — the same periodization logic that governs a good taper. Expect a more efficient stride, not a bigger engine — and be honest with yourself that the injury-prevention story, while reasonable, is not yet proven.
