How Much Slower Should You Run in the Heat?
Heat and humidity cost you 2–3% in moderate conditions and 4–5% in severe heat. Here's what the research says about how much to slow down — and why you should do it from the first mile.

Heat is not a mental weakness to push through. It is a measurable tax on performance, and the research is specific enough that you can plan around it.

The short answer
For most runners in most summer conditions, plan to slow 2–3% below your cool-weather goal pace in moderate heat, and 4–5% in severe heat — and make that adjustment from the start of the run, not after you already feel cooked.
Those numbers come from a body of research reviewed together, most directly a large multi-marathon analysis by Ely and colleagues (2007, Medicine & Science in Sports & Exercise) and a study of the extreme-heat 2019 World Championship marathon by Beal and colleagues (2022, International Journal of Sports Physiology and Performance).
Where the numbers come from
Researchers use something called wet-bulb globe temperature (WBGT) — a single number that folds in air temperature, humidity, and radiant heat. It maps to how hard your body actually has to work to stay cool, which is why it predicts performance better than the thermometer alone.
A large analysis of 1,258 races by Mantzios and colleagues (2021, Medicine & Science in Sports & Exercise) found that endurance running performance is best in a fairly narrow window — roughly WBGT 7.5–15°C — and declines about 0.3–0.4% for every degree outside it. That decline is gentle at first and then accelerates. Once WBGT climbs past about 25°C, decrements stop being linear and start being dramatic: the Doha World Championship marathon, run at 32°C and 74% humidity, had a 41% did-not-finish rate (Beal et al., 2022).
Pulling the practical thresholds together, the evidence converges on:
- Moderate heat (WBGT ~15–20°C): slow about 2–3% versus cool-weather goal pace
- Severe heat (WBGT above ~25°C): slow about 4–5%, and expect the day to get harder as it goes
Why "from the start" matters so much
This is the part most runners get wrong. The instinct is to hold goal pace as long as you can and slow down only once you are struggling. The data says that is backwards.
In the Doha marathon, the top-10 finishers started conservatively, at about 93.7% of their personal-best pace, while slower finishers went out harder at about 96.6% (Beal et al., 2022). Everyone converged to similar paces by 15 km — but the runners who started too fast began falling apart immediately after, while the conservative starters held on well past 20 km. The early "savings" were an illusion; the heat collected the debt later, with interest.
Ultramarathon data tells the same story. In a 161-km trail race, faster finishers adjusted their pace from the very start, even while the morning was still cool (Parise & Hoffman, 2011, International Journal of Sports Physiology and Performance). They were pacing for the heat they knew was coming, not the heat they currently felt.
The takeaway: heat pacing is anticipatory. By the time you feel the strain, you are already behind it.
A few things that change the number for you
The research surfaces some real individual differences worth knowing:
- Body size matters. Heat storage correlates strongly with body mass (r=0.74 in one study by Marino and colleagues, 2000, Pflügers Archiv). Larger runners produce and store more heat at the same pace, so they generally need a bigger pace adjustment than lighter runners in identical conditions.
- Slower runners take a bigger hit. In the same conditions, well-trained recreational marathoners slowed far more than elites — partly because they simply spend more time out in the heat (Mantzios et al., 2021). If you are a four-hour marathoner, budget for the higher end of these ranges.
- Hydration compounds everything. Even 2% body-mass loss from dehydration meaningfully impairs performance, and every 1% loss pushes heart rate up about 6 beats per minute (Casa et al., 2010, Journal of Athletic Training). In humid conditions your sweat evaporates less effectively, so staying ahead on fluids matters more, not less.

Here is what the evidence does not say: it does not give you a perfect, personalized second-per-mile number for today. These are population averages from race data, and your acclimatization, the specific humidity, and how much shade your route has all move the target. Anyone promising a precise "run exactly 11 seconds slower today" is overselling what the science supports.
